Liquid calories are by FAR the biggest waste of calories when on a fat loss phase & potentially the main reason behind your lack of results. Overall the research shows them to have a major influence on  promoting a positive energy balance via increasing kcal intake while minimising satiety (DiMeglio & Mattes 2000 Pan & ‪Hu 2011‬, Tieken 2008, Rothacker & Watemberg 2004). I can bet that if you are struggling to lose weight, all you have to do (initially) is swap any liquid calories that you currently consume with one of the drinks in the pic and the scale will start to move so let’s go through these quickly.

Water (duh): Absolutely ZERO calories and having been shown to positively influence weight loss by reducing kcal intakes (Daniels & Popkin 2010, Dennis et al 2009). Still or fizzy is up to you.

Flavoured water: If you don’t like water then try adding some squash or opting for flavour enhancers to add some taste. Don’t worry about sweeteners, the evidence is there to support that they are not harmful in any way when consumed within the ADI (Fey 1976, Knopp et al 1976) Magnuson et al 2007).

Calorie free monsters, coffee & teas: Along with being essentially calorie free, both coffee and energy drinks in particular usually contain high amounts of CAFFEIENE which has shown to aid in suppressing appetite& thus decreasing calorie intake (Astrup et al 1990). Furthermore, they’ll also give you some added energy (Lieberman et al 2002) which may then translate into more calorie burn during training and/or throughout the day via non exercise activity thermogensisis (NEAT) which together play a huge, if not main, impacting total daily energy requirements (Aragon et al 2017).

Sleep is one of the most important yet underrated things that everyone needs to get enough of. Although it may sound simple in theory, it's not as easy as you might think. Here are some tips to help improve your sleep:
⠀⠀⠀⠀⠀⠀⠀⠀⠀
First, you need to ensure that you have zero caffeine before bed. Caffeine can stay in your system for hours, and can disrupt your sleep cycle.
⠀⠀⠀⠀⠀⠀⠀⠀⠀
Do not drink water before bed, as this can wake you up seeing as you'll need to use the bathroom. Also, eating before bed can increase your blood pressure and disrupt your sleep cycle so be sure to avoid any big meals 3 hours before bed.
⠀⠀⠀⠀⠀⠀⠀⠀⠀
Avoid any rigorous excercise three hours before bedtime, in order to be in a relaxed state. Try to plan your next day by writing a task list or using a schedule/planner in order to ease any stress you may have.

Research shows that people fall asleep best when it's cooler, so turn that heat down! 
Bonus: Try sleeping without a blanket, as it has been proven that people can lose calories if they shiver in their sleep.

No screens 1 hour prior to your sleep! Blue light from your phone sends your brain signals that you want to be awake. Same goes for night lamps, as the light confuses the brain and impacts the function of your melatonin hormone. This is why everything in the room should be pitch black! Finally, stay consistent with your sleep schedule. Your body becomes used to going to sleep and then waking up at a certain time, so by getting your body used to a routine, your mornings will become much more productive & enjoyable.

FULL OFF-SEASON SHAPE⁠!!!⠀⠀

For those who have ever been self conscious of their off season physique, I just wanted to be transparent here that this is the current shape. I’m clocking in at 145 pounds, which is twenty pounds over my stage weight.  This is where my body is happy.⁠⠀⠀
⁠•⠀⠀
Yes, I, just like most other people, which that my body was a little happier closer to it's stage condition -- but it's not!  I have always been open with you guys about what the body goes through close to a bodybuilding competition, and although it "looks the part" for show day, the behind the scenes ain't always pretty.⁠⠀⠀
⁠•⠀⠀
I wish I could build muscle from a leaner place, but I also APPRECIATE  this form just as much for so many other reasons.⁠⠀⠀
⁠•⠀⠀
👉🏼I am hell of a lot stronger and getting stronger every day.⁠⠀⠀
⁠⠀⠀
👉🏼I'm way less sensitive to every bite I eat, so I can enjoy holidays with my family without massive weight fluctuations.⁠⠀⠀
⁠⠀⠀
👉🏼I sleep better. At the end of prep my body will wake me up every hour asking for food.⁠⠀⠀
⁠⠀⠀
👉🏼I am not moody with family or friends (ok, maybe sometimes..)⁠⠀⠀

👉🏼People don't ask me if I'm sick (stage lean is not a good look in the real world y'all.)⁠⠀⠀

For better or worse this is where my body can make progress, recover well, and be happy and strong!  Don't get me wrong, I LOVE NATURAL BODYBUILDING, I do.  But I am under no illusion that it's some pinnacle of health or even that it is maintainable.  This is why I only compete for one season every couple of years. (Also, if you don't take ample time off from dieting you will never make progress in this sport. Seriously.)⁠⠀⠀

    For better or worse this is where my body can make progress, recover well, and be happy and strong! Don't get me wrong, I LOVE NATURAL BODYBUILDING, I do. But I am under no illusion that it's some pinnacle of health or even that it is maintainable. This is why I only compete for one season every couple of years. (Also, if you don't take ample time off from dieting you will never make progress in this sport. Seriously.)⁠⠀⠀

Board press

Nearly died on the fourth rep of squats lol. A mixture of using a bar with zero grip + wearing a nylon t shirt meant the bar slipped onto my traps on the way up and I shat myself. Luckily the bar bounced at the top back into low bar position.. somehow. Not the prettiest, got a bit too hyped up and forgot my cues. Very happy nonetheless. 
Picked up a right pec strain so haven’t benched for a week, the point of this was just to get some work in pain-free range of motion. Pec probs 80% healed, should be good to bench properly next week.
